Stacking Creatine: What's Worth Combining
Carbohydrate, caffeine, beta-alanine, protein, BCAAs. Which combinations have evidence and which are shelf-filling.

"Stacking" is supplement-industry language for taking several things together, usually with an implication of synergy. Sometimes there's a real interaction. Frequently there's just a bundle.
Here's an honest sort of what pairs with creatine.
Worth combining
Protein — different mechanism, additive
The clearest pairing, because the mechanisms don't overlap at all. Protein supplies the amino acids muscle is built from; creatine supplies energy availability that lets you train harder.
Studies combining both alongside resistance training generally find the combination outperforming either alone. No timing engineering required — they don't need to be taken together.

Beta-alanine — adjacent energy system
The most genuinely complementary supplement pairing available.
Beta-alanine raises muscle carnosine, which buffers hydrogen ion accumulation during intense exercise. Its benefit appears in efforts of roughly one to four minutes — where accumulating acidity limits performance.
Creatine works on the first ten seconds, before that system becomes limiting.
Different energy systems, different durations, adjacent windows. For sports spanning both — rowing, 400–800m running, mixed-modal training, repeated-sprint sports — combining them covers more of the effort profile than either alone. Several studies have examined the combination with generally favourable results.
Practical note: beta-alanine causes paraesthesia — a harmless tingling sensation — at higher single doses. Splitting the dose or using sustained-release forms reduces it.
Carbohydrate — accelerates saturation
Insulin stimulates creatine transport into muscle, and research found co-ingesting creatine with a large carbohydrate dose increased muscle creatine retention.
Two caveats: the original work used around 90–100 g of simple carbohydrate, which is a lot of sugar, and the effect accelerates how fast you saturate rather than raising the ceiling. Fine to combine, no synergy
Caffeine
One 1996 study found the combination eliminated a performance benefit creatine alone produced. Replication attempts have generally not reproduced it, and position stands don't identify caffeine as a concern.
Take both if you want. Separating them by a couple of hours costs nothing if you want to be cautious at the margins. See creatine and caffeine.
Vitamin D, omega-3, magnesium
No interaction with creatine either way. Take them if you have a reason to — deficiency, dietary gap, clinical advice — not as part of a "stack."
Weak evidence
BCAAs
Branched-chain amino acids — leucine, isoleucine and valine — are among the highest-selling sports supplements and among the weakest-evidenced.
The central critique: BCAAs are three of the nine essential amino acids. Muscle protein synthesis requires all nine. Supplying three in isolation may stimulate the signalling pathway without providing the full complement needed to build tissue.
Studies in people already consuming adequate protein have generally found little additional benefit from BCAA supplementation. The reasonable summary: if your protein intake is adequate, BCAAs add little; if it isn't, more total protein is the better solution.
There's no known interaction with creatine in either direction.
HMB
A leucine metabolite. Early studies were promising; larger and better-controlled trials in trained individuals have been considerably less impressive. Some evidence in untrained or clinical populations.
Glutamine
Widely sold, weak evidence for performance or body composition in healthy people. Some clinical relevance in specific medical contexts.
Not worth combining
Multiple creatine forms. Products containing monohydrate plus HCl plus buffered creatine are selling variety rather than benefit. Monohydrate is the reference standard and there's no reason to add others. See monohydrate vs other forms.
Proprietary blends. When a label gives a blend total without individual ingredient amounts, assume the cheapest ingredient dominates. Creatine is often present at a fraction of an effective dose in these. Insist on individually declared amounts.
"Test boosters" and similar. A category where evidence is generally poor and contamination findings have been disproportionately common. See banned substances and contamination.
The sensible stack
If you train and want to spend on supplements, roughly in order:
- Adequate protein — from food where possible
- Creatine monohydrate, 3–5 g daily
- Vitamin D, if your levels warrant it — worth testing at Canadian latitudes
- Caffeine, if you tolerate it and use it deliberately
- Beta-alanine, if your sport involves sustained high-intensity efforts of one to four minutes
Everything past that has substantially weaker evidence. And each additional product adds contamination risk for tested athletes.
