Do BCAAs Do Anything If You Already Eat Enough Protein?
The strongest critique of BCAA supplementation, and the narrow cases where it might still hold up.

BCAA supplements sell enormously. The research community has grown steadily more sceptical of them. That gap is worth understanding.
The core argument against
Muscle protein synthesis builds tissue from the full complement of amino acids. Nine are essential — your body can't make them.
BCAAs supply three.
Leucine triggers the signalling that initiates synthesis, so BCAAs do start the process. But the rate of actual construction is limited by whichever required amino acid runs out first. Supplying three of nine leaves six potential limiters.
Researchers including Wolfe have argued this means BCAAs alone cannot maximally stimulate muscle protein synthesis, and that in a fasted state, supplying BCAAs in isolation may pull the remaining essential amino acids from existing body protein pools — with the raw material for new tissue coming, in part, from breaking down other tissue.
What the measurements show
The argument isn't purely theoretical.
Studies measuring muscle protein synthesis after resistance exercise have found BCAA ingestion produces a real but submaximal increase — meaningfully less than an equivalent dose of whole protein or of complete essential amino acids.
Work by Jackman and colleagues found post-exercise BCAA ingestion raised myofibrillar protein synthesis above placebo, while noting the response was smaller than that reported for intact protein.
So the honest summary isn't that BCAAs do nothing. It's that they do less than the cheaper, more complete alternative.
The comparison that settles it for most people

Whole protein delivers the same BCAAs, plus everything else needed to build with, usually for less. That comparison is difficult to argue past.

The soreness claim
BCAAs are widely marketed for reduced delayed-onset muscle soreness.
Some studies have reported modest reductions in soreness ratings and in muscle damage markers. Others have found no meaningful effect. Reviews generally describe the evidence as inconsistent and effect sizes as small.
It's the more defensible BCAA claim, and it's a long way from strong.
The endurance claim
The "central fatigue hypothesis": BCAAs compete with tryptophan for transport across the blood-brain barrier, so raising BCAA levels could reduce brain serotonin synthesis and delay perceived fatigue.
Mechanistically neat. Human performance evidence has been inconsistent and generally unimpressive, and it hasn't developed into a supported recommendation.
When BCAAs might genuinely help
Three narrow cases, stated fairly.
Genuinely inadequate protein intake. If total protein is well short, adding BCAAs may do something. But adding protein would do more.
Training fasted, where a full protein feeding isn't wanted. Some people train early with nothing in the stomach. BCAAs are low-calorie and rapidly absorbed. Essential amino acids or a small whole-protein dose would still likely be better.
Clinical contexts. Specific medical applications managed by clinicians — a different use entirely.
The summary
If your protein intake is adequate, BCAAs add little. If it isn't, more total protein is the better solution.
That's the mainstream reading among researchers who study the question, and it's the position we'd take if asked.
