Creatine and Hydration: Do You Need More Water?
The cramping and dehydration warning has been tested directly, including in heat. It didn't hold up.

For years, sports medicine guidance advised caution about creatine in hot conditions, on the theory that drawing water into muscle cells would compromise fluid available elsewhere and increase risk of cramping, dehydration and heat illness.
It was a reasonable hypothesis. It's been tested fairly thoroughly, and it hasn't been supported.
Where the concern came from
The mechanism sounds coherent. Creatine is osmotically active, so muscle uptake draws water into cells. If that water comes from extracellular compartments — plasma, interstitial fluid — you'd have less available for sweating and thermoregulation.
Add the observation that creatine users gain 1–2 kg of water weight, and the inference that this water is being sequestered rather than added seemed plausible.
Anecdotal reports of cramping in athletes taking creatine reinforced it, and for a period governing bodies and athletic trainers issued cautions.
What the research found
Studies examining creatine supplementation during exercise in heat have generally found no impairment of thermoregulation, hydration status or exercise capacity, and no increase in heat illness.
On cramping specifically, work by Greenwood and colleagues tracking college football players across a season found that creatine users experienced fewer cramping and injury incidents than non-users — the opposite of the predicted direction. Other studies have found no association between creatine use and cramping.
Reviews and position stands, including the International Society of Sports Nutrition's, have concluded that creatine does not increase risk of dehydration, cramping or heat illness. Several have noted the possibility that creatine's increase in total body water may actually be protective in hot conditions by providing a larger fluid reservoir.
Why the mechanism was wrong
The assumption was that intracellular water came at the expense of extracellular water. Measurement suggests otherwise: creatine supplementation increases total body water, with intracellular volume rising without a corresponding drop in extracellular volume.
In other words, you're not moving water from one compartment to another — you're holding more overall.
Which reframes the whole concern. More total body water in a hot environment is not obviously a disadvantage.
Do you need to drink more?
Modestly, and probably no more than you should anyway.
There's no evidence-based requirement for a dramatic increase in fluid intake with creatine. The commonly repeated advice to drink an extra litre or two isn't grounded in trial data.
Sensible guidance:
- Drink to thirst under normal conditions
- Increase deliberately when training hard, in heat, or at altitude — advice that applies regardless of creatine
- Don't force large volumes on the theory that creatine demands it
Overdrinking has its own risks. Hyponatraemia from excessive fluid intake is uncommon but genuinely dangerous, and it's a more realistic concern for endurance athletes than creatine-induced dehydration.
What actually causes exercise cramps
Worth noting, since creatine gets blamed.
Exercise-associated muscle cramping is not well understood. The traditional explanation — dehydration and electrolyte depletion — has weakened considerably as a general account. A competing model attributes cramps to altered neuromuscular control and muscle fatigue, and the evidence has shifted toward it.
The more consistent predictors of cramping in athletes are a personal history of cramping, high exercise intensity relative to training, and fatigue. Not supplement use.
Where fluid genuinely matters with our product
One practical note specific to a gummy format, and it isn't about creatine.
Three gummies contain 9 g of sugar alcohols. Polyols are osmotically active in the intestine — they draw water into the gut lumen, which is the mechanism behind the loose stools some people experience at higher intakes.

The summary
Creatine does not appear to increase risk of dehydration, cramping or heat illness. It increases total body water rather than redistributing it. Drink normally, and increase when the conditions warrant — for the same reasons anyone should.
